This WOD has been floating around for a few weeks. It's named after one of the teachers in the Sandy Hook tragedy. The WOD's numbers have special significance:

She was a teacher for 5 years. Her class room was number 10. The shooting happened on the 14th of December (12), 2012. She was 27 years old.

Extremely tough WOD, would do it again in a heart beat.

Competition Day at Blackhills Crossfit

Competition day!

I got adjusted, cracked, trained, and rested. I felt pretty good going in. It's a team competition. I felt pretty good going in. I was paired with a girl that was pretty new, but we still did alright.

WOD 1:

12 min AMRAP
3,6,9... of:

Bar Facing Burpees 
*Only one partner may work at a time, each must finish a round before moving on.

WOD 2:

3 minutes power cleans
2 minutes rest
3 minutes front squats
2 minutes rest
3 minutes barbell shoulder-to-overhead
*The team’s score is the total power output (weight X reps).
*Each partner gets a barbell. Only one partner may be working at a time. *One of the team’s barbells must be on the floor at all times. 

We made it to the semis, which means we were able to "enjoy" the third workout.

The last time I did this was over a year ago. I looked back at previous posts, and I was sore for a week after doing it then. Probably why it's been over a year since doing it last...

My weights were a little weird. I've dropped a little weight, but my bench went up in weight from last time (my clean and deadlift RX'd weight dropped slightly).

But I PR'd by over 4 mins!

Our Level 1

My wife and I went to Crossfit Roots this past weekend to get our Level 1 CrossFit Certs. It was quite the experience. Aside from the fried quads, the sore hands, the "I almost puked conversations, the no-reps, and my small bout with dehydration, I'd say it was an AWESOME weekend.

The night before:

We live three hours away from Boulder and I had to work on Friday. So after work, we loaded up the kiddos, and headed down to Colorado. The boys were crabby (they refused to eat what Ali and I wanted, so we had to stop once for gas, and twice for food), and my youngest one was getting over being sick, but we were still making decent time...

That is - until we heard an awful grinding noise as we were pulling into Boulder...

Yup - our brakes completely fried... like to a point where we couldn't brake without thinking whole the tire was going to fall off. We eventually got to the hotel to meet some family. It was good to see them, and they were a life saver over the weekend.

Day 1:

Despite the toasted brakes, we hobbled the car to CrossFit Roots for day 1. The boys went with my family, and as Ali and I began class, my family scurried to find a place to get our brakes fixed (by what turned out to be a place that completely ripped me off).

Class started with intros, what was to be expected from us in class, a lecture on some of the philosophies of CrossFit. We then went into breakout sessions. (AKA we went to learn exactly HOW wrong all of us were doing squats, and presses.) In these sessions, we went over fundamental movements, and got cues as to how to improve... and they worked! I've never been so sore doing air squats in my life!

After lunch, and near the end of the day, we had one last break-out session where we were taught the "Thruster" and the pull-up... Which means one thing - the dreaded "Fran".

One thing about Fran: she's a harlot in and of herself - but to add altitude, a day of getting worn down in the name of "proper form", and (to only be found out later) dehydration, Fran just becomes nasty.

However, at first, I was feeling great! I was the first one done with the Thrusters, and on the pullup bar. I was flying along (with my first 11 reps done) when I hear our instructor Kurtis say, "None of those reps count, Jeremy. Start over!" Yup! no-rep x11. Defiantly, I did my second "first" 21 pullups unbroken... Then the dehydration kicked in.

I stumbled through the rest of the WOD, feeling like I was going to puke, with a headache, and dizzy. As I'm lying on the floor in agony, Ali says, "they're doing the picture now..." I managed to stagger over, and faked a smile thrice. After they finished, I stumbled out and commenced dry heaving.. in front of everybody.

Moral of the story? Hydrate or Die!

I eventually recovered later that night, had a chance to hang out with the boys, drive our car (with pristine brakes), and got some sleep.

Day 2:

Because we have two young boys, we are hardly ever on time to anything. Ali and I left the hotel a tad late, forgetting breakfast. We swung into Whole Foods, and got a bite, and scurried into class about 10 minutes late... to the relief of the instructors... They started to think that I died the night before.

Day 2 was a lot like day 1. We learned about diet and programming, as well as the deadlifts, cleans, snatches, and muscle-ups. Because our muscles were tight from the day before, they were screaming on day 2 - so we welcomed a WOD... until we had to sit and let the muscles slowly tighten up more.and.more...

After lunch and the lectures, we had a test.

The test was not bad. The wording was a little janky at placed, but there was plenty of time to sift through everything. I was told by the instructors to yell "TIME" when I finished.. I decided against it. I finished, somewhere in the middle... and didn't want to look like Delta Bravo.

The Weekend:

All in all, this was a great weekend!

Despite all the missteps, the weekend was awesome! I highly recommend both new CrossFitters and Vetrens alike to take some time to learn exactly "what is CrossFit" and how to improve. I feel like I'm much more knowledgeable of what I'm doing, and why I'm doing it. And I know this will transcend - not only in CrossFit, but in many other aspects of life as well.

This WOD felt pretty good. It was enough to wear me out, but I'd either push for 25 minutes, or shorten up the run.

In this video, about 20 seconds in, you can see a few guys doing sandbag bear complexes, but they are going front-to-back. In this WOD, go shoulder to shoulder.

Atlas Stone / Hammer Swing

This was the second of two WODs back-to-back.

This one caused CrossFit Problems. I broke my hammer - then pulled my magical Eagle Scout powers, and fixed it. It's now a short-handled sledge hammer.

*The lifts are for load, the run is for time. When doing the deadlift, you may not use a switch grip, or hook grip.

I got the idea of doing regular grip deadlifts from Pat Sherwood. They were quite a bit harder than I thought they would be. I also went too quickly with the press and burnt out after the second round. I like the idea of this WOD, and my tinker with it again.

Tire Tabata

For my second WOD of the day, I wanted to do some strongman work. A couple guys wanted to do a WOD, so we put this together:

8 rd "Tabata" (20 seconds on, 10 seconds off) of:

Tire deadlifts
Tire flip and hop-through
Sledge hammer swing*

*Move to the next exercise after 8 rounds

It wasn't too bad, but I think I ruined one of my favorite shirts.

Lift Complex

A few guys wanted me to run them through a quick WOD. I didn't have a TON of equipment, but I managed to put this together:

5 overhead squat 95# *
*5 penalty burpee for every break per round

I've done this with heaver weights, and would have probably gone 30-50# heavier if I were to do it again.

I've done WODs like this several times. I like them because you have to train you mind to not allow your body to fizzle out after the first couplet. I picked these movements to hammer my midline - and it worked.

I got my inspiration for this WOD from Mainsite today. I would have done this WOD with snatches and overhead squats, but I did Isabel earlier today.

I liked this one. I was blasting Bob Dylan and Dave Matthews, which is fast becoming my music of choice whilst lifting. At the end of the WOD, my legs were completely toast, so I wasn't surprised that I didn't get a new 5rm. It actually turned a crappy Crossfit day into a good one.

Bar Muscle-Ups / Pullups

I've had the idea for a WOD like this for a few weeks. I decided to let the rips in my hands heal before I did it though.

I liked this one. My hands held up pretty well. I did, however, rush the fourth round, and slipped off the bar. I'll revisit this one.

A Different Kind of Mainsite

I've been on a Mainsite kick lately. I decided to try this one out.

Attach an object at precisely 12" above your maximum reach with rope or cord, and complete 4 rounds for time of:

30 Jump and touch
185 pound Deadlift, 20 reps
10 Handstand push-ups

This one was surprisingly rough. I felt like I was going to throw up after the second round of jumps.

"Death By" Twice

The evil genius in me came out for this little "gem"

Death by Box Jump / Wall Ball

EMOM* perform one exercise, alternating:

Box jump 30"
Wall Ball 20# 10'

*Add a rep every round (1 box, 2 WB, 3 box...etc) until you can't perform the required amount of reps within 1 minute. At that point, finish the exercise, and move onto the next round (e.g., 21 box (f), 22 WB...). Stay on that exercise until you can't perform the required amount of reps within 1 minute.

This was especially rough. "Death By" WODs are tough, but this time, you actually die twice.

I will revisit this!

I had a friend over, but I wanted to switch it up a bit. We did a team WOD based off of Angie

 In a team of 2:

Perform 'Angie'*
100 pullups
100 pushups
100 situps
100 air squats

*While one person starts Angie, the other runs 400m when the run is complete, the teammates switch. This is repeated until Angie is complete.

This was a good one. We were able to move through it a bit faster than a normal "Angie" but still felt smoked

I really don't like this WOD. I really don't. I spent two days psyching my self up for it, and made sure I had witnesses, but I destroyed my last time by over 30 seconds! Yup! I'm now sub 2:30.

I still had a hard time recovering, but I think the burpee challenge helped me with the recovery. Go figure.

Rippetoe - Day 1

For my second wod of the day, I decided to do the Mark Rippetoe "Starting Strength" program. I'm still seeing some holes in my strength training, and I heard that this is a great way to fill in the gaps. I'll try it out for a few weeks to see how it goes

Not bad. I flew through it. I thought it'd take over an hour, and I was done in about 30 mins.

I cut my time almost in half from when I did it RX'd squat cleans. It almost felt like I was cheating by power cleaning the bar.

100 Days of Burpees

A little over three months ago, I embarked on the 100 day burpee challenge. This seemingly innocent challenge, which started easy enough, wreaked havoc on everything. I'm excited to have my first rest day in over three months!

The way the challenge works is that you preform 1 burpee on day 1, 2 on day 2, etc.. for 100 days. around day 60, it really gets crappy.

I took a video of every day, and I'll post them before. Here's some interesting tid bits:

-I did burpees in 16 different places
-I wore 33 different shirts
-On days 20, 31, 45, 65, 70, 75, 80, 85, 90, and 99 I did variations of burpees
-I wore Red Sox Garb on 17 days
-I wore long sleeves  on 13 days
-There's an awesome box jump fail on day 31, day 40, I did them at work, on day 65, I jammed my finger, I did them under the lights of fireworks on day 91, day 93 I tweaked my back, and day 99, the cops showed up (so to speak)

In my quest to mix it up with the burpee challenge, I put this WOD together. It was a bad idea...

17,16,15-->1 Kettlebell swing 1.5p
5,5,5... Burpees

This is a kb swing ladder. Start on 17, and subtract a rep every round. After every kb round, perform 5 burpees.

 It sucked.

Tire Flips / Muscle-Ups

I've found that taking a high-skill movement, and coupling it with a strongman movement tends to make awesome WODs. I decided to take it a step further, and add a little twist tonight..

9-6-3 of:

Tire flips (500# tire) with a jump through*
2-for-1 muscle-ups**

For time. This was a good one. I was a bit surprised how difficult the added movements made the WOD

*A jump through is simply jumping into the middle of the tire, then back out on the other side.

**2-for-1's are doing a muscle-up and adding an additional dip before you finish the rep.

I wasn't planning on doing a WOD today, but I've been doing a Burpee challenge. Every 10 days, we do something unusual. Well, it's day 60, so I did 60 burpee box jumps.

Surprisingly easier than normal burpees!

Death by Pullup

I didn't have a good pullup bar for a two or three months, so I lost some of my pullup abilities. I was feeling pretty good, and saw this WOD on Mainsite again, so I figured I'd give it another try.

Death by Pullup

Every minute on the minute, perform one pullup. Add a pullup every round until you can't complete the round. 

I didn't do as well as I normally do, and ripped pretty bad, but all things considered, I'm fairly happy with my results!

Deadlifts x7

For my second WOD of the day, I did Deadlifts


Round didn't count if the set of 7 was broken.

I got within 10# of my 5RM, and had a SORE butt after!

Handstand Pushups / Dips / Lunges

I haven't done an "EMOM" (Every minute on the minute) lately, and I had a ramp-up class do one similar to this, so I figured, why not?!

EMOM 12 rds:

3 hspu
5 Paralette dips (24" box)
7 lunges w/ 45# plate

Shoulders were still hurting from yesterday, but this was a pretty good one. I probably would have made it a few more rounds, though.

Muscle-ups / Run / Handstand Pushups

I wanted to work on some weaknesses tonight, so I did muscle-ups and handstand pushups. 


5 muscle-ups
400m run
5 hspu
1 min rest
(time excludes the rest)

In retrospect, this was a bad combo for me because my shoulders tend to get janky after I over use them... oh, and I definitely over used them!
